Zone 2 Training for CrossFit Athletes: The Science-Backed Guide
If you've spent any time in the CrossFit space lately, you've heard someone preach about Zone 2 training. Low-intensity steady state. Conversational pace. The aerobic base everyone supposedly needs.
But here's what most of those takes get wrong: Zone 2 training isn't for everyone, and for a lot of CrossFit athletes, it's the wrong priority.

What Is Zone 2 Training?
Zone 2 is the highest intensity you can sustain while still producing the majority of your energy aerobically (with oxygen) rather than anaerobically (without oxygen).

3. Functional Threshold Power (FTP) — Recommended
Do a 20-minute all-out test on a bike, rower, or ski erg. Take 95% of your average power, that's your FTP. Zone 2 is 65–70% of your FTP. This is the most practical method for most CrossFit athletes because it's individualized and doesn't require a lab.
4. Lactate Testing (Gold Standard)
An exercise test with increasing intensity while blood lactate levels are measured. The first significant rise in lactate (0.5 mmol/L above baseline) marks the end of Zone 2. Most accurate, but expensive and hard to access.
5. Near-Infrared Spectroscopy (NIRS)

Does CrossFit Actually Need Zone 2?

Beginners: Skip It
If you're new to CrossFit, Zone 2 training should not be your priority. Focus on movement efficiency, building work capacity at high intensity, and learning proper mechanics.

RX-Level Athletes: Yes, 10–20% of Volume
If you're an RX athlete training 5–7 hours per week, most of your work is already at high intensity. That's probably not enough total volume to maximize mitochondrial density. Adding 10–20% of your training volume as Zone 2 work, one or two easy sessions per week, can increase the number of mitochondria per muscle fiber without overstimulating your system.
Elite Athletes: It's Individual
For elite and sub-elite athletes, the answer depends on whether you're delivery limited or utilization limited:
Delivery limited athletes (the majority in CrossFit) are constrained by how much oxygen the heart and red blood cells can deliver. Zone 2 training helps improve cardiac output and red blood cell production.
Utilization limited athletes can deliver sufficient oxygen but can't use it efficiently at the muscle level. These athletes benefit more from sprint interval training (SIT) to improve mitochondrial respiration.
