The Best Carbohydrate Strategy for CrossFit and HYROX

Carbs aren't just fuel for high-intensity sports. They're the primary fuel. Whether you're doing a 6-minute Fran or a 90-minute HYROX race, nearly all the energy moving your muscles comes from carbohydrates.

Get your carb strategy right and you perform. Get it wrong and you bonk, hard.

Here's the science-backed guide to fueling for CrossFit and HYROX, from the biochemistry to the practical meal plan.

Why Carbs Dominate High-Intensity Performance

Your muscles run on ATP — adenosine triphosphate. Your body can produce ATP from two sources: glucose (carbs) and free fatty acids (fats). The math matters:

- Burning 1 molecule of glucose: 6 O₂ → 32 ATP

- Burning 1 molecule of palmitate (fat): 23 O₂ → 106 ATP

Fats have more total energy. But carbohydrates are 15% more efficient with oxygen. Per molecule of O₂, glucose yields 5.33 ATP vs. 4.61 ATP from fat.

During high-intensity exercise, oxygen delivery is the bottleneck. Your body needs to maximize ATP per unit of available oxygen — and that means burning carbs. Period.

Your Glycogen Stores Are Limited

Glucose is stored as glycogen in your muscles (~500g) and liver (~100g). That's roughly 2,000–3,000 kilocalories of available energy. The glucose circulating in your blood at any given time? About 5 grams. Essentially nothing.

A landmark 1993 study demonstrated this dramatically. Cyclists performed a 70km time trial under four conditions:

1. High glycogen + carbs during: Best performance

2. High glycogen + no carbs during: Second best

3. Low glycogen + carbs during: Third

4. Low glycogen + no carbs during: Worst — riders "found the man with the hammer" at 40–50 minutes

Starting with full glycogen stores is the single most important nutritional factor for high-intensity performance. Everything else is secondary.

Glycogen Depletion Rates

The harder you train, the faster glycogen disappears. During efforts above VO₂max, glycogen breakdown is dramatically faster than during easy work. This is why a 6-minute Fran can leave you as depleted as a 30-minute moderate run. Intensity drives the depletion rate.

Fueling for HYROX (60–90+ Minutes)

HYROX is a true endurance event. Here's how to fuel it:

Dinner Before (1–2 Days Prior)

- 4g of carbohydrates per kg of body weight

- Complex carbs: potatoes, rice, grains, pasta

- Include some fiber — it's fine at this stage

Breakfast (2–3 Hours Before Start)

- 2–4g of carbohydrates per kg of body weight

- Mostly simple carbohydrates for rapid absorption

- Avoid high protein and high fat — they delay gastric emptying

- Keep protein under 20g

During the Race

- 60–90g of carbohydrates per hour (if your gut is trained for it)

- Gels, sports drinks, or easily digestible carbs

- Practice this in training. Never try anything new on race day.

Post-Race

- Protein for muscle recovery

- Continue high-carb intake to replenish glycogen

The Pre-Race Carb Trap

Do NOT eat a large amount of carbohydrates right before the start. Here's why:

1. The glucose hits your bloodstream but doesn't get stored as glycogen in time (glycogen synthesis takes up to 24 hours).

2. It can trigger exercise-induced hypoglycemia — an insulin overshoot that drives blood glucose below normal levels. Dizziness. Weakness. Fatigue. Right when you need to perform.

Fueling for CrossFit (5–20 Minutes)

CrossFit workouts are shorter but extremely glycolytic. You can't eat during a 10-minute WOD, so timing shifts to before and between sessions.

Dinner Before

- 3–4g of carbohydrates per kg of body weight

- Same approach as HYROX

Breakfast (2–3 Hours Before)

- 2–4g of carbohydrates per kg of body weight

- Simple carbs preferred, especially for competition

- Minimal protein and fat

Between Workouts (Competition Day)

- 60–90g of carbohydrates per hour of competition time

- Simple carbs for rapid absorption

- Critical when you have multiple workouts in a day

During Workouts

- Don't eat during CrossFit workouts. The durations are too short to benefit, and GI distress is a real risk.

Early Morning Training

If you train at 5–6 AM and can't eat 2–3 hours before:

- Option 1: Skip breakfast if you had a high-carb dinner the night before. Muscle glycogen will still be elevated.

- Option 2: Scale carbs to available time: 4g/kg at 4 hours out, 3g/kg at 3 hours, 2g/kg at 2 hours, 1g/kg at 1 hour.

The Glucose + Fructose Trick

Here's a game-changer for HYROX athletes: you can only absorb about 60g of glucose per hour because the intestinal transporters saturate. But add 30g of fructose (which uses a different transporter) and you can absorb up to 90g of total carbohydrates per hour — a 50% increase.

This is why most sports drinks and gels now use a glucose-fructose blend. If you're practicing race-day fueling for HYROX, this combination can be the difference between finishing strong and fading in the final kilometers.
